Gaining Weight & Building Muscle: A Clean Bulking Guide

If you say 'I eat a lot but never gain', you're almost certainly eating less than you think. Gaining weight is a simple equation: a consistent calorie surplus, enough protein, progressive resistance training and sleep.
How many calories do you need?
Work out your TDEE and add 300-500 kcal. That surplus yields 2-4kg a month, mostly muscle. A huge surplus (1,000 kcal) just adds fat faster than muscle.
Calculate your bulking caloriesEasy calorie-dense foods
Whole milk, peanut butter, nuts, oats with honey, rice, bananas, dates and olive oil on your food. A single shake (milk + oats + banana + peanut butter) can deliver 700 kcal easily.
Training for size
Three to four lifting days focused on compounds (squat, deadlift, bench, overhead press, rows), 6-12 reps, adding load weekly. Keep excess cardio low so you don't burn your surplus.
The scale doesn't lie — if you're not gaining, you didn't eat enough.
How can I gain weight fast?▼
A 300-500 kcal daily surplus with 2g of protein per kilo and lifting 3-4 times a week.
Do I need supplements to bulk?▼
No. Whey and creatine make it easier but aren't required if your food is dialled in.
Will I gain fat while bulking?▼
Some fat is normal, but a moderate surplus keeps it to a minimum.
